Have you read the datasheet? The Atmel datasheets I have looked at contain good descriptions of the programming.

Also, the microcontroller I have does not have an internal clock and requires either an external clock or a Crystal with 2 capacitors. I'm not sure what size capacitors to use and where to get a crystal/ceramic resonator.

You can get crystals from any electronics supplier. For this purpose you would just need a crystal in the 10-20MHz range (or use an 11.0592MHz xtal if the chip has to be programmed using the serial port). I normally use a pair of 27pF caps, but sometimes the datasheet recommends values for different frequencies.
